7 Circadian Rhythm Hacks That Actually Work for Night Workers

Every night worker has a list of things they should do to protect their sleep. Here are seven strategies backed by research and tested by real shift workers.

1. Anchor Your Sleep Window

Your body needs consistency. Even if you cannot sleep at the same time every day, anchor your sleep window within a 2-hour range. If you typically sleep from 9am to 4pm after nights, do not let that drift to 11am to 6pm on days off. The anchor prevents your circadian rhythm from free-floating.

2. Use Light as Medicine

Light is the strongest Zeitgeber for your circadian system. During your night shift, expose yourself to bright light (1000+ lux) for the first half. On the commute home, wear blue-blocking glasses. In your bedroom, use blackout curtains or a sleep mask.

3. Time Your Meals Strategically

When you eat matters as much as what you eat. A large meal before daytime sleep signals to your body that it should be awake (digestion activates the circadian system). Eat a light meal after your shift ends, then sleep, then eat your main meal when you wake up.

4. Strategic Napping

A 90-minute nap before your first night shift reduces sleep debt by one full cycle. A 20-minute nap during your break improves alertness for 2-3 hours. Naps longer than 30 minutes but shorter than 90 minutes can cause sleep inertia.

5. Caffeine Cutoff

Caffeine has a half-life of about 5 hours. Drink coffee at 3am, and at 8am half is still in your system. By 1pm, a quarter remains. Set a caffeine cutoff 6 hours before your planned sleep. For most night workers that means no caffeine after the midpoint of your shift.

6. Exercise Timing

Exercise raises core body temperature, which opposes sleep onset. Avoid vigorous exercise in the 2 hours before your planned sleep time. Light stretching or yoga is fine. Heavy cardio belongs at the start of your shift.

7. Track Your Disruption
